Cook rice or potatoes, refrigerate them, and part of the starch changes into a form your small intestine cannot digest. It is one of the few genuinely free interventions in nutrition — no substitution, no supplement, no giving anything up. It is also frequently overstated, so the size of the effect is worth pinning down.
What happens chemically
Raw starch is stored in tight granules. Cooking with water gelatinises it — the granules swell and the structure opens up, which is what makes cooked starch digestible and is why raw potato is hard to eat.
Cooling reverses part of this. Starch molecules, especially amylose, re-associate into a tighter crystalline structure — a process called retrogradation. Digestive enzymes cannot break the new arrangement efficiently.
That undigested starch passes to the colon, where bacteria ferment it, producing short-chain fatty acids, particularly butyrate — the preferred fuel of the cells lining the colon. Functionally, this is resistant starch behaving like fiber.
Reheating retains much of the effect. Retrogradation is only partially reversed by heat, which is the practically important part — you do not have to eat cold rice.
How much difference it makes
Here is where honesty is required. The change in resistant starch content is real but the effect on blood glucose is modest.
Studies on cooked-and-cooled rice and potatoes have generally found reductions in post-meal glucose response in the range of roughly 10–25% compared with the same food eaten freshly cooked. Some studies found less; results vary with the variety, the cooking method, cooling time and the person.
To put it in proportion: this is smaller than eating vegetables and protein before the starch (meal order), and smaller than a ten-minute walk after the meal (the trial). It is a genuine small improvement, not a way to make a large plate of rice metabolically neutral.
It also does not change the calorie content much — some energy is diverted to bacterial fermentation, but not enough to matter for weight.
How to do it
Cook, then refrigerate for at least 12 hours. Longer cooling generally produces more retrogradation; overnight is the practical standard. Reheat normally.
Works with rice (higher-amylose long grain like basmati more than sticky short grain), potatoes, pasta, beans and oats.
Food safety is the part not to get wrong. Cooked rice can harbour Bacillus cereus spores that survive cooking and produce a heat-stable toxin if rice sits at room temperature. Cool it in the refrigerator promptly — within an hour — store no more than a day or two, and reheat thoroughly. Reheating does not destroy the toxin once formed, which is why the cooling step matters more than the reheating step.
Other sources of resistant starch
You do not need the cooling trick to get resistant starch. Legumes are the best whole-food source, and beans deliver resistant starch alongside viscous fiber and protein (why viscous fiber matters). Green bananas and plantains are rich in it, losing it as they ripen. Cooked-and-cooled oats and intact whole grains contribute too.
One caution: increasing resistant starch quickly causes gas and bloating in many people, for the same reason it works — bacterial fermentation. Increase gradually.
When to see a doctor
See a doctor rather than adjusting cooking methods if fasting glucose is repeatedly above 100 mg/dL or A1C is 5.7% or higher (what A1C means). Also seek assessment for persistent bloating with weight loss, blood in stool or a lasting change in bowel habit — that is not a fiber question.
The honest bottom line
Cooking then cooling starch really does convert some of it into a form you cannot digest, and reheating keeps most of that. The glucose benefit is real but modest — roughly 10–25% off the post-meal rise, less than a short walk would achieve. It costs nothing, so it is worth doing, and beans get you further with less effort. Cool rice promptly in the refrigerator, not on the counter.
